Unwritten Scripts: How Your Demands & Rules Fuel Your Mood (CBT Explained)

Introduction: The Hidden Blueprints of Your Mind

Have you ever noticed how some situations consistently trigger intense frustration, anxiety, or sadness for you, while others seem to navigate them with ease? Often, the emotional intensity isn’t solely about the situation itself, but about the unwritten blueprints we carry in our minds. In Cognitive Behavioural Therapy (CBT), we explore these powerful mental constructs: our Demands, Rules, and Assumptions. These are often rigid, deeply held beliefs about how the world should be, how others must behave, and what we absolutely need to do. While they can provide a sense of order, when they become inflexible, they can trap us in cycles of distress. Understanding them is a crucial step towards greater emotional freedom.

Demands (or “Musts” and “Shoulds”)

What they are: These are the rigid, inflexible expectations we place on ourselves, others, and the world. They operate as absolute, non-negotiable requirements. When these demands aren’t met (and often, they can’t be, because reality is messy), they lead directly to strong negative emotions. On Self: “I must always be perfect.” “I should never make mistakes.” “I have to succeed at everything I try.”> Impact: Leads to anxiety, perfectionism, self-criticism, burnout, shame, procrastination (fear of not meeting the demand). On Others: “My partner must always understand what I need.” “People should always be fair.” “My colleagues have to agree with me.”> Impact: Leads to anger, resentment, disappointment, relationship conflict. On the World/Life: “Life must be easy and fair.” “Things should always go my way.” “There can’t be any uncertainty.”> Impact: Leads to frustration, helplessness, anxiety about the future, inability to cope with setbacks.Example: Instead of “I want to get this done well,” it becomes “I must get this done perfectly, or I’m a failure.”

Rules (or “If-Then” Statements)

What they are: These are specific, often unspoken, instructions for living that we derive from our demands. They dictate how we believe things must work or what the inevitable negative consequence will be if a demand isn’t met or a certain action isn’t taken.Examples:

  • Demand: “I must be liked by everyone.”
  • Rule: “If someone criticizes me, then it means I’m unlikable and unworthy.”
  • Demand: “Life should be easy.”
  • Rule: “If I encounter a challenge, then it’s unfair and I won’t be able to cope.”
  • Demand: “I must control everything.”
  • Rule: “If I don’t plan for every single possibility, then something catastrophic will happen.”

Impact: These rules create rigid behavioral patterns and extreme emotional reactions when they’re “broken” by reality. They often lead to excessive worry, avoidance, and difficulty adapting

Finding Freedom Through Flexibility
